The practice
- Within 60 minutes of waking, step outside. Do not look directly at the sun — face toward it with eyes open and let ambient light reach your retinas.
- Stay outside for a minimum of 10 minutes on a clear day. On overcast days, 20 minutes is needed — outdoor diffuse light is still 10–50× brighter than indoor lighting at the same perceived brightness.
- Do not wear sunglasses during this window. Prescription glasses and contact lenses are fine — they do not block the wavelengths responsible for the circadian signal.
- Combine with a walk, stretching, or a warm drink if helpful — any habit that makes the routine easy to keep daily.
- If unable to go outside (winter, weather, travel), a 10 000 lux light therapy box at 50–60 cm distance for 20–30 minutes is a reasonable substitute — it does not replicate full-spectrum outdoor light but delivers the core lux signal.

Why it works
- Cortisol awakening response (CAR). Morning light amplifies the healthy cortisol surge that normally peaks 30–45 minutes after waking. A robust CAR is associated with greater alertness, better working memory, and lower burnout rates. Diminished CAR (from indoor mornings) is associated with fatigue and poor mood.
- Circadian entrainment. Retinal light exposure in the short-wavelength range (blue-sky spectrum) sends a direct signal to the suprachiasmatic nucleus — the brain's master circadian clock. Morning light advances the phase of the clock, counteracting the mild delay that accumulates from evening screen use and artificial light.
- Serotonin priming. Morning sunlight increases serotonin synthesis and turnover in the dorsal raphe nucleus. Serotonin is a precursor to melatonin, so adequate morning production supports both daytime mood and evening sleep initiation.
- Vitamin D synthesis. UVB light reaching bare skin initiates vitamin D synthesis, though this requires stronger mid-day sun than the morning window provides at most latitudes. The morning protocol's circadian benefits are light-pathway, not UVB-dependent.
