The protocol

  1. Warm-up — 3 min. Arm circles, hip circles, 10 bodyweight squats.
  2. Circuit — 4 rounds. Minimal rest inside a round, 90 seconds between rounds.
  3. Push-up — 12 reps per round.
  4. Reverse lunge — 10 reps each leg per round.
  5. Glute bridge — 15 reps per round.
  6. Plank — 40 s per round.
  7. Cool-down stretch — 3 min.

Why this works

  • Full-body in one circuit. Push, hinge, and a static hold cover the major movement patterns without needing a floor plan bigger than a hotel room.
  • Minimal rest inside a round. Keeps the session in the 20-minute window while still hitting four full rounds.
  • Nothing to pack. Removes the usual excuse for skipping training while travelling.

How to scale it

  • Drop to 2-3 rounds on the first attempt and add a round once the movements feel controlled.
  • Elevate the hands for push-ups, or drop to knees, if 12 clean reps per round isn't yet there.
  • Extend the between-round rest to 2 minutes on a jet-lagged day rather than skipping the session.
