The protocol

  1. Ankle circles — 1 min.
  2. Straight-leg calf raise off a step — 3×12. Three seconds up, three seconds down, full stretch at the bottom.
  3. Bent-knee (seated) calf raise — 2×15. Targets the soleus.
  4. Calf stretch — 1 min. Thirty seconds each side.

Why this works

  • The straight-leg and bent-knee versions load different muscles — gastrocnemius and soleus — which is why the session runs both rather than doubling one.
  • The full stretch at the bottom of the step is the part most people skip, and it is where the range comes from.
  • A three-second tempo in each direction removes the bounce, so the load stays on the tissue instead of on elastic recoil.

How to scale it

  • Easier: keep both feet down and shorten the range until the bottom position is comfortable.
  • Harder: hold a dumbbell, or move to single-leg raises once 3×12 is easy on both.
  • Frequency: it is low-intensity by design, so it sits comfortably beside a running or cycling week rather than competing with it.
