The protocol
- Warm up for 3–5 minutes. Light shoulder circles, arm swings, and one warm-up set of each movement at 50% working weight.
- DB Bench Press — 8 reps. Flat bench, controlled 2-second eccentric. Keep elbows at 45–60° to the torso.
- Superset immediately: Single-Arm DB Row — 8 reps per side. Brace one knee and hand on the bench, row the dumbbell to the hip. Transition with minimal rest.
- Rest 90 seconds, then repeat. Complete 4 rounds total.
Why this works
- Push-pull pairing reduces fatigue without reducing volume. The pressing muscles rest while the rowing muscles work. This allows 4 full sets of each movement in 20 minutes — more volume than straight sets in the same window.
- Shoulder health. Pairing horizontal push with horizontal pull in a roughly 1:1 ratio counteracts the anterior shoulder dominance that accumulates from desk work and single-plane training.
- Single-arm row unilateral benefit. Bracing unilaterally on the bench recruits the contralateral core and exposes side-to-side strength asymmetries that bilateral rows conceal.
- Minimal equipment floor. Two dumbbells and a flat surface are the only requirements — accessible in most hotel gyms, home setups, and commercial gyms.
How to scale it
- Start with a weight you can press for 10–12 comfortable reps; the working weight for row should match.
- Add 2.5 kg per session once all 4 sets are completed with 1–2 reps in reserve at the end of the last set.
- For intermediate athletes: add a 5th set, reduce rest to 60 seconds, or introduce a third exercise (e.g. dumbbell fly or face pull).
