The protocol

  1. Warm-up traverses — 10 min. Easy moves across the wall until joints and skin are warm.
  2. Project routes — 40 min. Alternate at-limit problems with sub-limit ones.
  3. Cool-down stretch — 10 min.

Why this works

  • Grip and forearm loading that transfers. Hanging body weight from small holds trains grip endurance directly, and grip strength is one of the better-studied functional markers of physical capacity with age.
  • Strength without external load. The time-under-tension comes from holding position on the wall, so the stimulus arrives without a loaded bar on the spine — useful on days when barbell work is not on the menu.
  • Problem-solving alongside movement. Each route is a sequence to work out, so attention stays engaged in a way steady-state cardio does not demand.
  • Full-body coordination. Feet, hips and hands have to work as one unit to stay on the wall.

How to scale it

  • New to climbing: spend the whole 40-minute block on sub-limit problems and skip at-limit attempts entirely until the skin and tendons adapt — finger injuries in the first months come from intensity, not volume.
  • Shorten to 40 minutes total by halving the project block; keep both the warm-up and the cool-down intact.
  • Add difficulty by raising the share of at-limit problems rather than extending the session — bouldering fatigue accumulates in the fingers faster than in the lungs.
