The protocol
- Warm-up — 8 min. Band dislocates × 10 each direction, then 2 light overhead press sets at 40% and 60% of working weight.
- Standing overhead press — 5×5. Brace glutes and abs before unracking. Bar path goes past the chin (not around it) on the way up; full lockout at the top, arms vertical. 3 minutes rest between sets.
- Pull-up or lat pulldown — 3×6. Full hang at the bottom, chin above bar at the top. Supinate the grip if shoulder health allows.
- Face pull — 3×15. Cable or band set at face height. Pull to the ears; finish with external rotation so the thumbs point behind you. This is the exercise, not a warm-down — treat the load seriously.
Why this works
- Overhead range under load. Most desk workers lose comfortable overhead range over years without noticing. Loading that range builds the tissue that sustains it.
- Shoulder balance. Pressing and pulling in the same session at roughly 1:1 volume is the structural defence against the forward-rounded posture that pressing-only programmes accelerate.
- Progressive overload path. 5×5 sits squarely in the strength-building rep range. Add 2.5 kg when all five sets are completed cleanly.
How to scale it
- On tired days, stay at the lower end of load or reduce to 4 working sets.
- If the bar drifts forward on the way up, the wrists are extended too far — bring them neutral over the forearm.
- Substitute dumbbell press if a barbell is unavailable; the range of motion is similar.
