Resistance Band Full-Body Circuit 20 min
Four resistance-band moves for the major muscle groups — squats, bent-over rows, biceps curls and hip-abduction walks — in 20 minutes with one set of each.
A 20-minute resistance-band circuit — squats, bent-over rows, biceps curls and a hip-abduction walk — covers all the major muscle groups that strength training guidance recommends training at least twice a week. One set of each move, slow and controlled, is enough for the health benefit.
The session at a glance
- Focus: strength
- Intensity: moderate
- Duration: 20 minutes
- Equipment: resistance band
The protocol
- Warm-up — 5 min. Easy walking in place and arm circles.
- Band squat — 1x12-15. Move slowly and with control.
- Bent-over row with band — 1x12-15. Move slowly and with control.
- Biceps curl with band — 1x12-15. Move slowly and with control.
- Hip abduction walk with band — 1x12-15 steps each way. Band around the thighs, small side steps.
- Cool-down — 2 min. Slow breathing and gentle easy stretches.
Why this works
- Twice-weekly coverage in one short session. Strength training all major muscle groups at least twice a week is the public-health target, and one set of each move here is enough for the health benefit.
- Scalable resistance. Bands come in different resistance levels, so the load matches your own fitness level rather than a fixed weight.
- Full body, four moves. Squat, row, curl and hip-abduction walk cover legs, back, arms and hips in 20 minutes.
How to scale it
- Choose a band resistance that tires the muscle after about 12 to 15 reps — swap bands up or down until that is true.
- Move slowly and stop immediately if you feel pain.
- If you have osteoporosis or arthritis, check with a physical therapist or clinician before starting.
A set with a few resistance levels in one box is what lets you swap bands mid-circuit — the last few reps of each move should still be hard.
Resistance Band Set with Handles
Five stackable tube bands with handles, a door anchor and ankle straps — enough resistance to train shoulders, back and hips without a rack.
